Warm-Up (10 minutes)

  1. Dynamic Stretching: Focus on the shoulders, hips, and legs.
  2. Jogging/Light Running: 5 minutes to get the heart rate up.
  3. BJJ-Specific Drills: Shrimping, bridging, and technical stand-ups.

Technique Drills (20 minutes)

  1. Takedowns and Takedown Defense (10 minutes)

    • Double Leg Takedown: Emphasize proper form and explosive entry.
    • Sprawl Drill: Practice sprawling to defend against takedowns, which is crucial for tackling in rugby.
  2. Guard Passing and Control (10 minutes)

    • Toreando Pass: Focus on controlling the opponent's legs and moving to side control.
    • Side Control to Mount Transition: Practice maintaining control and transitioning smoothly.

Positional Sparring (15 minutes)

  1. Takedown Sparring (5 minutes)

    • Start from standing and focus on securing takedowns or defending them.
  2. Guard Passing Sparring (5 minutes)

    • One partner starts in guard, and the other tries to pass while the person in guard defends.
  3. Side Control Sparring (5 minutes)

    • One partner starts in side control, and the other tries to escape or reverse the position.

Conditioning (10 minutes)

  1. Circuit Training (5 minutes)

    • Burpees: 1 minute
    • Push-Ups: 1 minute
    • Squats: 1 minute
    • Plank: 1 minute
    • Mountain Climbers: 1 minute
  2. Partner Drills (5 minutes)

    • Tackle Dummies: Practice tackling techniques using tackle dummies or pads.
    • Wrestling Drills: Engage in light wrestling to improve grappling endurance.

Cool Down (5 minutes)

  1. Static Stretching: Focus on all major muscle groups, especially those used in BJJ and rugby.
  2. Breathing Exercises: Practice deep breathing to help relax and recover.

This program aims to enhance your grappling skills, which are directly transferable to tackling and controlling opponents in rugby.
